About this exercise
This is one exercise broken into consecutive steps rather than a mixed circuit. Watch the technique, follow the cues and build the movement up gradually. If a phase feels too hard, start with a smaller range and a calmer rhythm — understanding the mechanics matters more than getting it perfect first time.
Steps
Technique, frame by frame
Step back with arm raise
Stand tall with your feet hip-width apart, core gathered and shoulders down. Step one foot back a comfortable distance and shift your weight softly, without tipping forward. At the same time raise your arms in front of you, or overhead if that feels good. Return to the start.
Cue
Take a shorter step if you want less load on your knees.
Chair squat
Stand in front of a stable chair, or simply picture one behind you. Set your feet a little wider than your hips and turn your toes out slightly. Send your hips back and lower as if you were about to sit down, keeping your back long and your chest open. Your knees track over your toes.
Cue
Do not drop into it: the movement should be smooth and controlled.
Standing hip hinge with reach
Set your feet firmly, soften your knees and hinge your torso forward from the hips. Keep your back flat and your neck in line with your spine. At the bottom, reach your arms forward as if you were pushing a wall away, then come back up by bracing your abs.
Cue
If you feel a pull in the back of your legs, shorten the range.
Kneeling arm reach
Come down onto the mat on all fours: hands under your shoulders, knees under your hips, back flat. As you breathe out, reach one arm forward to shoulder height without shrugging or arching your lower back. Put the hand back down and repeat on the other side.
Cue
Keep your hips level, with no tipping to one side.
Knee plank with weight shift
Set up on your forearms and knees: elbows under your shoulders, abs lightly braced, lower back not sagging. Shift your weight slowly forward and back through a small range, keeping your torso in one line. Breathe calmly and take your time, because this is about stability rather than speed.
Cue
If it feels hard, reduce the lean and set your knees a little further back.
