About this exercise
This is one exercise broken into consecutive steps rather than a mixed circuit. Watch the technique, follow the cues and build the movement up gradually. If a phase feels too hard, start with a smaller range and a calmer rhythm — understanding the mechanics matters more than getting it perfect first time.
Steps
Technique, frame by frame
Step back with arm raise
Stand tall, feet hip-width apart, shoulders relaxed. Breathe in and step one foot back, bending both knees slightly, and keep your torso upright rather than leaning forward. Raise your arms in front of you to chest height or a little higher at the same time. Breathe out and return to the start.
Cue
Do not step too far back: the movement should stay steady and calm.
Half squat to a chair
Set your feet slightly wider than your hips with your toes turned out a little. Send your hips back as if sitting onto an invisible chair and lower to a comfortable depth, without letting your knees fall inwards. Keep your back long and your chest open; your arms can reach forward for balance.
Cue
If it feels hard, stay high and hold the back of a chair with one hand.
Hip hinge with thigh slide
Stand steady with soft knees. Hinge forward from the hips with a flat back, letting your hands slide down your thighs towards your knees. Go only as deep as you can control, then come back up smoothly, bracing your abs as you rise.
Cue
Do not round your lower back: a smaller range with a flat back is better.
Standing knee-to-elbow
Stand tall with your arms bent in front of you. Lift one knee and turn your torso slightly, bringing the opposite elbow gently towards it with no snap. Return to the start and repeat on the other side. Keep the whole movement smooth and unhurried.
Cue
Do not force the elbow across: a light turn of the torso and a lifted knee is enough.
Standing reach and release
Stand steady with your feet on the floor and your arms by your sides. Breathe in and reach both arms up, lengthening through your torso; breathe out and lower them, letting your shoulders soften. You can add a gentle rock from heel to toe, but keep it small and slow.
Cue
This is the wind-down, not a strength move: breathe evenly and freely.
