Bird dog for core and posture

A gentle exercise on all fours: it switches on the core, back and glutes without jumping and without heavy load. Good for beginners and anyone working on posture.

About this exercise

This is one exercise broken into consecutive steps rather than a mixed circuit. Watch the technique, follow the cues and build the movement up gradually. If a phase feels too hard, start with a smaller range and a calmer rhythm — understanding the mechanics matters more than getting it perfect first time.

Technique, frame by frame

Step 1

Come onto all fours

Place your hands under your shoulders and your knees under your hips. Spread your weight between your hands and knees, keep your back flat and calm, and do not dip into your lower back. Your neck continues the line of your spine, with your eyes on the floor just ahead of your hands.

Cue

Do not let your hips tip sideways: keep your torso level.

Brace your core

Before you move, draw your abs in gently and set your midsection so your lower back stays neutral. Do not yank your shoulder blades together, and keep your shoulders a comfortable distance from your ears. The goal here is not to tense everything, only to prepare the middle of your body.

Imagine your abs softly supporting your lower back.

Reach opposite arm and leg

Breathe out and slowly extend one arm forward and the opposite leg back. Move without snapping and do not lift either limb too high. Keep your hips level, your torso square and your lower back from dipping. The arm reaches forward at shoulder height, the leg reaches back in line with your body.

Cue

Slightly lower but level beats high and crooked.

Step 4
1–2 second hold

Hold the line

Pause for a second in the extended position and check that your shoulders and hips still face the floor and your torso stays long and steady. Do not tense your neck, do not pull on your lower back, and do not lift the working leg above the line of your body. This short pause is for control and balance.

Cue

If you lose your balance, make the movement smaller.

Return and switch sides

Bring your hand and knee slowly back to the floor, setting them down directly under your body. Keep the rhythm calm and do not dump your weight down. After a short pause, repeat on the other side, keeping the same flat back and the same range.

Cue

The return should be as slow as the reach.
