How to count calories without a scale: portions and reference points

Short answer. You can count calories and macros without a kitchen scale accurately enough to lose weight. Use your hands as the measure (a palm is a 100–120 g serving of protein, a fist is a serving of carbs or vegetables, a thumb is a serving of fat), use your kitchenware as the reference (tablespoon, 250 ml glass), and keep a short table of what everyday foods actually weigh. The method lands within 15–25%, and that barely matters as long as you log every day and adjust your target by what the scale is doing.

Why the scale is optional

A kitchen scale is the best tool for accuracy and the worst for consistency. It is not at the café, at your parents' house or on holiday, and weighing every ingredient gets old inside a week. For weight control, two properties of a diary matter more: that you keep it daily, and that it does not lean the same way every time. Both are achievable without a scale.

The hand method: the measure you always have with you

A workable plate while losing weight: one palm of protein, one fist of starch, two hands of vegetables, one thumb of fat — around 400–500 kcal. Men and anyone training hard can take one and a half to two of each.

Your kitchenware as the reference

At home it pays to learn your own crockery once and then reuse it for years:

  • Tablespoon: 15–17 g of oil (135–150 kcal), 25 g of cooked grain, 20–25 g of sour cream, 15 g of sugar or honey.
  • Teaspoon: 5 g of sugar (20 kcal), 5 g of butter or oil (45 kcal).
  • A 250 ml glass (about a US cup): milk or kefir 250 g, cooked rice about 180 g, dry rolled oats 90 g, berries 130–150 g.
  • Ladle: 200–250 ml of soup.
  • A 22–24 cm plate (roughly 9 inches): a level mound of starch is 150–200 g.

Five rules that keep the estimate honest

  1. Log before you eat, not after. The portion is still in front of you, which makes it far easier to judge.
  2. Round fat up and vegetables down. People systematically underestimate oil, nuts and sauces and overestimate vegetables. Bias your guesses deliberately in the other direction.
  3. Measure your repeat meals properly once. Your morning porridge is the same every day: weigh it a single time, then log it as "my usual porridge" forever.
  4. Eating out, count the components, not the name. A Caesar salad is chicken plus leaves plus croutons plus parmesan plus two spoons of dressing. That reads much closer to the truth.
  5. Do not quit after a bad day. "Kebabs, roughly 300 g, three slices of bread, salad" is a better entry than no entry. Gaps break your statistics harder than errors do.

What makes it easier still

A photo does half the work: the model estimates both what is on the plate and how much of it, and you only add what the camera cannot see — oil, sauce, the number of pieces. Common questions

How much does the error hurt weight loss? Barely at all, if it is random. What hurts is a consistent underestimate, because then the deficit exists only on paper. Watch the scale: three weeks with no movement means trimming fat and starch portions by 10–15%.

What if I have small hands? The hand method self-corrects. Smaller hands usually belong to a smaller person with a smaller calorie target. Calibrate against your kitchenware once and it holds.

Should I buy a scale anyway? If the budget allows, yes — for calibration. Weigh your usual portions for a week or two, learn what they look like, then go back to hands and spoons.
